Smartwatches for exercise: what to track and what not to trust blindly

What to actually track on a smartwatch during exercise: heart rate, zones, HRV, sleep, steps, calories and long-term trends without false precision.

Smartwatches can show dozens of numbers, but not all of them are equally accurate or equally important. They’re useful not because they deliver a verdict of ‘ready’ or ‘not ready’, but because they can help you spot a trend and connect it with how you feel and how you train.

Sensor, estimate and score are not the same thing

ACSM named wearable technology the leading fitness trend for 2026, with data-driven technology ranked number eight. But popularity is not the same as accuracy. A watch combines a sensor, personal data and a proprietary algorithm; the result is an estimate, not a lab measurement.

A sensible approach is to divide the data into three layers: what the device measures directly, what it calculates from that, and what recommendation it builds on top of the result. The further you are from the raw signal, the more carefully you should interpret the number.

Heart rate is useful, but it depends on the type of training

An optical wrist sensor is often practical for resting heart rate, walking, running or longer steady efforts. With rapid changes in intensity, a tight grip, punching, vibration and sweat, it may lag or lose signal. If you use heart rate to guide intervals, consider a chest strap and keep an eye on pace, power and perceived effort as well.

Heart-rate zones are only useful if they roughly match your real maximum and your goal. An automatic age-based calculation is only a guide. In strength training, heart rate also doesn’t capture the mechanical demand of a set, so it doesn’t replace logging load, reps and reps in reserve.

What to track and how to turn a number into a decision

For each metric, ask yourself: what decision will I change based on this? If you don’t know the answer, you don’t need to track that number. A simple weekly overview often helps more than reacting to every daily fluctuation.

Functional training

Use readiness and HRV as a warning light, not a traffic light

HRV, readiness, body battery or stress score may pick up a change, but different brands use different algorithms and scales. Track your baseline on one device and in the same way. Compare any bigger deviation with your sleep, illness, alcohol, work stress, muscle fatigue and warm-up performance.

One bad night or a low score doesn’t have to cancel training. It may just mean a longer warm-up, slightly lower volume or an easier option. A repeated combination of poor sleep, falling performance and marked fatigue is a better reason to adjust the week and look for the cause.

A simple system for the first four weeks

For a beginner, the most practical metrics may be number of workouts, steps or active minutes, plus a simple energy log. For an endurance goal, add heart rate, pace or power. For strength, log the exercise, load, reps and subjective reps in reserve; the watch is only an extra.

If you’re also tracking body composition, compare longer periods. InBody, your watch and your training log all have different measurement errors, but together they can show whether performance, consistency and the body-composition trend are improving.

  • Wear the device and measure as consistently as possible.
  • Choose two to four metrics linked to a specific goal.
  • Make decisions based on the trend across several days or weeks, not one fluctuation.
  • Add your own energy, pain, mood and performance to the data.
  • If you have health symptoms, don’t wait for a watch score; speak to a doctor.

Accuracy by metric and data privacy

Wrist optical heart rate is generally more useful in steady activity than during intervals, strength work and wrist movement. Energy expenditure and automatic sleep stages are model estimates with larger error; do not use them as diagnosis or an exact calorie budget.

Before connecting services, check which health and location data are stored, shared, exportable and deletable. Fewer metrics and a longer trend are often enough for training.

Common questions

Do smartwatches measure heart rate accurately during exercise?

Often yes for steady aerobic activity, but during intervals, strength training, boxing or lots of wrist movement the optical sensor can lag or be inaccurate. For more accurate heart-rate data, a compatible chest strap is usually the better option.

Can I trust calories burned?

Not as an exact figure. Watches estimate energy use from a model and your input data. Use the same device to follow the long-term trend, but don’t automatically eat back exactly the number of calories the screen shows as burned.

What does HRV tell me?

HRV is most useful as your own trend, measured in a similar way and at the same time. One low reading is not a diagnosis or an automatic reason not to train; consider it alongside sleep, fatigue and performance.

Can a smartwatch tell sleep quality?

A watch can estimate sleep duration and regularity, but sleep stages and scores are model-based outputs. For everyday decisions, time in bed, regularity and how you feel when you wake up are often more useful to track.
